    2 by 200m fast with 200m jog recovery
    3000m (2 laps of the Sports Centre Field) at Marathon Pace
    200 jog recovery
    2 by 200m fast with 200m jog recovery

    Wednesday
    30mins easy jog

    Thursday
    10mins jog warm up
    5 by 1 min fast with 1 min easy jog in between
    10min jog cool down

    Friday/Saturday
    15-20min jog

    Sunday
    Optional 10-15mins
