    Tuesday
    4 by 1500/200 , 1500m at 10km pace, 30 seconds and then hard 200m , 2 min rec
    Thursday
    1600,1200,800,400 5km pace and all with 3 min rec

    Marathon Group
    Tuesday 15km -8km relaxed, 7km alternating marathon /half marathon pace

    Thursday
    20 min run , 3 by 100m strides
    9 by 1km alternating 10km pace ,1min rec, 5km pace 2min rec

    -50 mins easy 8 by 10 sec power hills
    -40 mins easy
    -long run 2.15-30
    90 mins easy and then 8 by 45 second pick ups every 5 mins
