    Tuesday
    2 by 3km at 10km effort. 2.30 rec. 4 by 400m at 5km effort. 1 min rec
    Thursday
    2 by 4 mins, 2min rec, 3by 3mins,90 sec rec 4 hy 2 mins. 1 min rec All at 5km or faster efforts.

    Marathon group
    Tuesday 4 by 10 mins at tempo effort. 2 min rec jog. 2 by 3 mins 5km effort. 2 min rec
    Thursday 10 by 4mins with 2 min jog. 10 km effort
    In between runs 50-60 mins easy
    Long run 2.15 -2.30
    Bonus run 30-35 mins
