    4 by 1500m – alternating with 10km pace, 90 sec rec, 5km pace, 2min rec – repeat
    after 4 by 100m fast strides, slow jog back recovery

    Thursday
    2km at 10km pace, recovery 90seconds, 4 by 200m fast with 1min rec, 2mile tempo after

    Raheny racers
    4 by 300m relaxed flowing efforts, jog 100m recovery
