3km tempo, 90 sec rec, 1500m at 5km pace, with 90 sec rec , 3 km tempo
2 by 800, 4 by 400m, 2 by 800m
All with a 200m jog rec. all at 5km effort
50min run followed by 6 by 45 seconds hard 1 min easy jogvrec
30 min run (starting 7.40pm promptly …light is fading fast) 8.15pm 7 by 6min 30sec tempo with 90 sec jog rec
-30 mins easy
-45 mins easy and 8 by 80m strides
– long run 2.45 or 32km whichever you get to first
