    Tues 1500m at 10km effort 90 sec rec, 1500 at 5km effort 2 min rec. 3km tempo

    Thurs 3 by 7 mins at 10km effort. 2 min rec.
    6 by 30 sec hard 30 sec easy

    Marathon group

    Tues 12 by 3 mins with 1 min rec. tempo effort
    Thurs 6 by 7 mins with 2 min rec. 10 mile effort.
    Long run 2.30-40 mins
    -60 mins easy plus 6 by 80 m strides after
    – 40-50 mins
    – 6 th day optional 35 mins
