    1 mile tempo, 8 by 45 second hills, jog back down rec. 1 mile tempo

    Thursday
    10 by 400m with 100m jog rec

    Marathon training
    Tuesday
    15 min tempo
    8 by 45 sec hills
    15 min tempo

    Thursday
    20 by 400m with 100m jog Rec

    Other Days
    -50 min easy run with 8 by 80m strides
    -40mins easy
    -long run 2hrs with 6 by 45 seconds pick ups thrown in after the first hour
